What is the 8-on-a-Hand/Sanford/Accent-Tap equivalent exercise for improving flam quality?

The concept is easy: avoid popping, and get distinction between the heights (keeping the grace notes low).

If you play 8s, but with flams, then that works great. Cres/Dim the principal notes and keep the grace notes low to get a good feel for it. Our legato exercise is actually called "Flammed 8s" and it is 16 rights, 16 lefts, 8 rights, 8 lefts, 4 rights, 4 lefts, and then 8 alternating flams.

Flammed rudiments are great. One of my favorites is a lick I call 3x2 (attached). Try to get the flam accent, swiss army triplets, and flamed threes variations to sound as consistent as possible.

There was also an exercise posted on here somewhere called "add a flam", which is really nice for flams and is a fun, flowy exercise.

Without a metronome its not drumming, its just hacking.

This is control and practice. You just have to put in the time and play a lot of flams so you can learn the feel in your hands and train your ears.

Video is an invaluable tool... video yourself practicing and then review what you have done. By watching a video, you can focus exclusively on the sound and assess your own playing.

And, as silly as this sounds... get some time playing on a real drum, even if its a concert snare. A popped flam on a real drum feels and sounds horrible, much more so than on a pad.
